האמת מאחורי מתיחות סטטיות:

מתיחות מתיחות מתיחות, כולנו שמענו כמה צריך לבצע אותם, מהילדות בשיעורי הספורט בבית הספר, עד לאימונים אינטנסיביים בחדר הכושר או כל ספורט מקצועי אחר. המתיחות נקשרו אל מספר אפקטים חיוביים, כגון מניעת כאבים שלאחר אימון, שיפור היכולת הספורטיבית, מניעת פציעות, והגדלת הגמישות.
ובכן, כמו בכל תחום שנתקלנו בו עד כה הקשור לביצועים ספורטיביים כאלו ואחרים, גם בנושא המתיחות קיימים מספר מיתוסים, ובמאמר זה אעבור על המידע המחקרי הקיים בנושא.

טענה 1: מתיחות בתחילת אימון/אמצע אימון/סוף אימון, יעזרו בהקלה על כאבי DOMS שלאחר האימון/משחק.
תשובה: לא נכון.
הסבר: אין קשר בין מתיחת השריר בכל שלב שהוא(לפני/באמצע/אחרי), לבין מניעת הכאב שנגרם כתוצאה מפציעת הסיבים במהלך אימון. אני סבור כי אנשים רבים טוענים וממליצים על מתיחות בסוף האימון ככלי להפחתת הכאבים, מכיוון שהם אינם באמת בקיעים בתהליך הפיזילוגי שקורה באימון(פציעת סיבי השריר והפרשת חומרים אנטי דלקטיים כאלו ואחרים כתגובה), וזהו מיתוס שהגיע מאיפה שהו ופשוט מסרב להיעלם(כמו מיתוסים רבים אחרים).
מבחינה מחקרית, הנושא נבדק רבות בשטח. בשנת 2007 נערכה מטא אנליזה של 12 מחקרים בנושא. בעמוד האינטרנט של קבוצת המחקר, נרשם בסוף:
"The studies produced very consistent findings. They showed there was little or no effect of stretching on the muscle soreness experienced in the week after the physical activity."
בשנת 2011, נערך עידכון על אותו מחקר, והתווספו עוד 2 מחקרים. אותה מטא אנליזה הראתה את אותם התוצאות. מסקנות החוקר בסוף המחקר:
"The evidence from randomised studies suggests that muscle stretching, whether conducted before, after, or before and after exercise, does not produce clinically important reductions in delayed-onset muscle soreness in healthy adults."[1-2].

טענה 2: מתיחות לפני האימון יובילו לשיפור ביכולת במהלך האימון/משחק.
תשובה: לא נכון.
הסבר: יש הגורסים כי מתיחות סטטיות לפני האימון/משחק, ישפרו את הביצועים. טענה זו נבדקה מספר פעמים, ונמצאה כ-לא נכונה.
מחקר שנערך ב-2009 ופורסם במגזין Journal of Strength & Conditioning Research, מצא כי מתיחות לפני האימון דווקא גרמו לירידה ביכולת. לשם המחקר, נבחרו 14 נשים מאומנות, אשר ביצעו 3 סוגי אימון, כאשר בסופם ביצעו לחיצות רגליים עם RM1:

לחיצות רגליים ללא מתיחות, מתיחות בליסטיות של 20 דקות ולאחר מכן לחיצות רגליים, ו-20 דקות של מתיחות סטטיות ולאחר מכן לחיצות רגליים. נצפתה ירידה ב1RM לאחר מתיחות סטטיות, אך לא נמצאה ירידה ביכולת לאחר מתיחות בליסטיות. כן נצפתה גמישות גבוהה יותר לאחר ביצוע מתיחות סטטיות. החוקרים סיכמו כי ככל הנראה, מומלץ לבצע מתיחות סטטיות בסיום האימון, ומתיחות בליסטיות לפני האימון[3].

חשוב לציין שמחקר נוסף[30] מדגיש כי מתיחות בליסטיות מגדילות את הסיכון לפציעה, ויש להימנע מלבצע אותם.

מחקר נוסף שנערך ב-2014, הפעם על רצים ולא על מרימי משקולות, מצא שוב ירידה ביכולת לאחר מתיחות סטטיות. החוקרים סיכמו את המחקר, בהסבר:
"Coaches and athletes may be at risk for decreased performance after a static stretching bout. Therefore, static stretching should be avoided before a short endurance bout."[4]

חשוב להדגיש, כי המחקר הראשון הנוגע ללחיצות רגליים בוצע על RM1, ויכול להיות שמתיחות סטטיות לא ישפיעו על משקלים נמוכים יותר עם טווח חזרות גבוה יותר, לדוגמא הטווח המקובל כיום על מנת להגיע להיפרטרופיה(6-15 חזרות). *מאמר זה אינו בודק את התנאים להיפרטרופיה, ומציין בכללי את ההמלצות המקובלות כיום*

טענה 3: מתיחות לפני האימון מונעות פציעות.
תשובה: לא נכון.
הסבר: לא נמצאו הוכחות לטענה, כי מתיחות לפני האימון/משחק ימנעו פציעות[5-8]. בנוסף מחקר גדול שנערך על 1093 חיילים, חילק את החיילים ל-2 קבוצות:
קבוצה ראשונה ביצעה מתיחות לשריר התאומים, הקבוצה השנייה לא ביצעה מתיחות לשריר התאומים. לא נראה כי המתיחות הקטינו את הסיכון לפציעה בצורה משמעותית[9].
בעקבות המחקר הקודם, התבצע עוד מחקר כמה שנים אחרי, גם על חיילים וגם הוא לא מצא קשר בין מתיחות סטטיות לפני האימון ומניעת פציעות תוך כדי האימון[10].
החוקרים סיכמו:
"The findings of the present study clearly indicate that a typical preexercise stretching protocol does not produce a clinically useful reduction in injury risk"
כן נטען מנגד, שהגורמים המשמעותיים לפציעות הם אינם ביצוע מתיחות, אלא רמת כושר וגיל המתאמן[11-13].

טענה 4: מתיחות מגדילות את טווח התנועה והגמישות.
תשובה: אמת.
הסבר: מכל הטיענות עד כה, זוהי הטענה הנכונה והמבוססת ביותר, שנבדקה רבות. בהחלט, מתיחות סטטיות מגדילות את טווח התנועה והגמישות[14-18]. רוב החוקרים מסכימים כי מומלץ לבצע מתיחות סטטיות בין 10 ל-30 שניות, בסוף האימון.
סיכום
ניתן לראות כי קיימות דיעות וגישות רבות לגבי מתיחות, אך רובן אינן מבוססות כאשר עומדות מול מבחן המציאות. כן מומלץ לבצע מתיחות, אך מומלץ לבצע אותן בסוף האימון, על מנת לשפר את טווח התנועה והגמישות ולמנוע הורדה בכוח(לפחות כאשר מדברים על אימוני כוח קלאסיים, 1RM לדוגמא). מנגד, מתיחות לא יעזרו לכם עם הכאבים "של היום שאחרי", ולא יעזרו לכם למנוע פציעות.
